Push-Up Progression: From Wall to Floor

A measurable route to your first standard push-up that builds the same movement pattern at increasingly difficult angles.

Progression order: wall push-up → high incline → medium incline → low incline → knee push-up → slow negative → standard floor push-up.

Not being able to do a floor push-up does not mean you should repeatedly fail at the floor. Strength improves faster when you train a version that is challenging but repeatable.

Level 1: Wall push-up

Stand about an arm's length from a wall. Perform 3 sets of 10–15. Step farther away when these feel smooth.

Level 2: High incline

Use a stable counter or rail. Keep the body straight and bring the chest toward the surface. Progress when you can complete 3 sets of 12.

Level 3: Lower incline

Move to a sturdy table, bench or step. Reduce height gradually; even a small change increases the portion of body weight you press.

Level 4: Knee push-up

Place knees behind the hips and maintain a straight line from knees to shoulders. Avoid sitting the hips backward.

Level 5: Slow negatives

Start in the top position and lower to the floor over three to five seconds. Reset on the knees. Perform 3 sets of 3–5 controlled descents.

Level 6: Your first floor rep

Brace at the top, lower under control and press without letting the hips lag. Test only after a warm-up. If it does not happen yet, return to low inclines and negatives for another week.

When should you advance?

Move forward when you complete the target with the same alignment and depth from first rep to last. If the next level allows fewer than three controlled reps, keep the previous level and use the harder version only for practice.
